The loss tends to become more noticeable as we get older and can eventually affect everything from climbing stairs and carrying groceries to maintaining balance and living independently.

But muscle loss isn’t something you simply have to accept as part of getting older.

“Maintaining muscle is one of the most important things we can do to stay strong, active, and independent as we age,” says Cody Clinton, DO, a sports medicine physician at Cooper Norcross Health. “And you don’t need to become a bodybuilder or spend hours in the gym to see benefits.”

Why Do We Lose Muscle as We Age?

Age-related loss of muscle mass and strength is known as sarcopenia. Changes in hormones, activity levels, nutrition, and the way our bodies build muscle can all play a role.

Muscle loss can also happen when you become less active because of an illness, injury, or other health condition. And because the changes often happen gradually, you may notice a loss of strength before you realize you’ve lost muscle.

Signs of muscles loss may include:

Having more difficulty climbing stairs

Struggling to carry groceries or other objects

Needing your arms to help push yourself out of a chair

Walking more slowly

Feeling less steady on your feet

Finding everyday activities more tiring than they used to be

Maintaining muscle isn’t just about being able to lift something heavy. Strong muscles support your joints and bones, improve balance and mobility, and make it easier to continue doing the things you enjoy.

Strength Training Doesn’t Have to Be Complicated

Walking, biking, and other aerobic activities are important for your overall health, but your muscles also need resistance to stay strong.

Strength training simply means making your muscles work against resistance. That resistance can come from dumbbells or weight machines, but it can also come from resistance bands or your own body weight.

Squats to a chair, wall push-ups, step-ups, resistance-band exercises, and lifting light weights are all ways to get started.

The American College of Sports Medicine recommends strength training at least two days per week. Shorter, more frequent workouts can also be an approachable way to make strength training part of your routine.

“You don’t necessarily need a long workout,” Dr. Clinton says. “I often recommend 10 to 20 minutes of strength training five days a week to regularly stimulate the muscles and encourage growth.”

If you’re new to strength training, start slowly. Choose resistance that feels manageable while still challenging your muscles and gradually increase the difficulty as you become stronger. If you have an injury or medical condition, talk with your health care professional about the safest way to get started.

Are You Getting Enough Protein?

Exercise gives your muscles a reason to grow stronger. Protein gives your body the building blocks it needs to do it.

Protein needs vary based on age, weight, activity level, and overall health. One easy way to estimate your daily protein needs is to take your body weight in pounds and divide it in half. For example, someone who weighs 150 pounds would aim for about 75 grams of protein per day.

People who exercise regularly and are actively trying to build muscle may need more – approximately 0.75 to 1 gram of protein per pound of body weight.

“Adequate protein is important, but I still recommend a balanced diet made up mostly of real foods, including fruits, vegetables, and whole grains,” Dr. Clinton says.

Protein can come from foods such as fish, poultry, eggs, dairy products, beans, lentils, nuts, and seeds. If getting enough protein through food is difficult, adding a protein shake between meals can be an easy way to help meet your daily goal.

Losing Weight? Don’t Forget About Muscle

Protecting muscle can be especially important when you’re losing weight.

When the body loses a significant amount of weight, some muscle may be lost along with body fat. That includes people losing weight through diet and those taking GLP-1 medications.

“If you’re actively losing weight, you want to make sure you’re protecting your muscle along the way,” Dr. Clinton says. “Regular strength training can help you maintain muscle while you lose body fat.”

The number on the scale isn’t the only measure of progress. Maintaining strength while losing excess body fat can help support long-term health and function.

What About Creatine?

Creatine has become a popular topic online, particularly for people interested in strength and muscle health. Dr. Clinton says it has been well studied and may have a role for certain patients, including those working to improve short-term strength or recovery.

But it isn’t necessary for everyone.

“Most healthy adults can reach their long-term strength goals without creatine,” Dr. Clinton says. “Strength training, good nutrition, and consistency are much more important.”

Some supplements may be harmful if you have certain health conditions or take them in large quantities. Anyone considering supplements should discuss them with a health care professional, particularly people with kidney or liver conditions.

It’s Never Too Late to Get Stronger

Whether you’re 40, 60, 70, or beyond, your muscles can benefit from being challenged.

You don’t need to lift the heaviest weights in the gym. You don’t need complicated equipment.

And you don’t need hour-long workouts.

What matters most is giving your muscles a reason to stay strong – and doing it consistently.

“Building and maintaining muscle is about much more than appearance,” Dr. Clinton says. “It’s about preserving your ability to move well, stay active, and continue doing the things that are important to you as you get older.”

Concerned About Muscle Loss?

If you’ve noticed changes in your strength, balance, or ability to do everyday activities, talk with your doctor or health care provider.
